Dehydration happens when your body loses more fluid than it takes in, and it doesn't take a day in the sun without water to get there. A busy work schedule, heavy exercise, a single bout of illness, or simply forgetting to drink enough across the day can all push your body into a deficit. Australia's climate makes the risk sharper than in most countries, but dehydration is just as common in an air-conditioned office as it is at the beach.
What dehydration actually does inside your body
Around 60 per cent of the adult body is water. It's not passive storage. Water carries nutrients through the bloodstream, regulates body temperature, cushions joints, flushes waste products through the kidneys, and keeps every cell working. When fluid levels fall even slightly, those processes start to slow.
A drop of just 1 to 2 per cent of body weight in fluid is enough to impair concentration and short-term memory. At 3 to 4 per cent, physical performance drops noticeably. Headaches and dizziness typically appear in this range too. Beyond 5 per cent, the body's cooling system struggles, heart rate climbs, and the risk of heat exhaustion rises quickly. Severe dehydration above 10 per cent can become a medical emergency.
One underappreciated effect is the relationship between hydration and cortisol. When the body is dehydrated, it registers that as physical stress, and cortisol levels rise in response. Recognising the signs early
Thirst is not a reliable early warning. By the time you feel thirsty, mild dehydration has already set in. There are earlier, easier signals to read.
Urine colour is the most practical check. Pale straw yellow indicates good hydration. Dark amber signals a deficit. Concentrated, strong-smelling urine is a clear sign to drink immediately. Other early signals include:
- A dry or sticky mouth
- Reduced energy or persistent fatigue in the early afternoon
- Difficulty focusing or mild brain fog
- Headaches without an obvious cause
Skin elasticity is another quick check. Pinch the skin on the back of your hand and release it. Skin that bounces back immediately suggests adequate hydration. Skin that stays tented for a moment or two points to a deficit.
Who is most at risk in Australia
Older adults face the highest risk. The thirst mechanism becomes less sensitive with age, and kidney function declines, meaning the body is slower to conserve water. Children are also vulnerable because they have a higher surface-area-to-body-mass ratio, which means they lose fluid through sweat more rapidly than adults do per kilogram of weight.
People who exercise outdoors, work in construction or agriculture, or spend extended time in unshaded environments in summer are the groups most likely to experience moderate to severe dehydration. In parts of Queensland, Western Australia, and the Northern Territory, ambient heat alone can drive significant fluid loss even at rest.
Illness adds another layer. Vomiting and diarrhoea cause rapid fluid loss that plain water doesn't fully replace, because electrolytes like sodium and potassium leave the body alongside fluid. This is why oral rehydration solutions exist: they restore the salt-and-sugar balance that plain water can't address on its own.
How much fluid do you actually need
The National Health and Medical Research Council recommends around 2.1 litres of total fluid per day for adult women and 2.6 litres for adult men, from all sources including food. These are baseline figures for a temperate climate at rest. Add heavy exercise, hot weather, or illness, and those figures rise substantially.
Food contributes roughly 20 per cent of daily fluid intake. Fruits, vegetables, soups, and even cooked grains all contain water. The idea that you must drink exactly eight glasses of plain water per day isn't supported by evidence. Total fluid intake from all sources is what counts.
Coffee and tea count toward that total. Caffeine has a mild diuretic effect, but at normal consumption levels, the fluid in a cup of coffee still contributes positively to hydration. Alcohol is a different story: it suppresses a hormone called vasopressin that signals the kidneys to conserve water, which is why alcohol consumption produces disproportionate fluid loss.
Hydration and gut health
One connection that gets little attention is the relationship between hydration and digestive function. Water is essential for moving food through the intestines, and chronic low-level dehydration is one of the most common causes of constipation in Australian adults. A more reliable approach is setting a rough intake target in the morning and drinking ahead of activity rather than waiting for symptoms. Carrying a 750 ml reusable bottle and refilling it twice before 3 pm covers most adults' baseline needs. Starting exercise or time outdoors already hydrated is far more effective than trying to catch up mid-activity.
Electrolyte intake matters during prolonged sweating. Plain water is fine for routine daily hydration, but if you're exercising for more than 60 to 90 minutes, working in serious heat, or recovering from illness, adding electrolytes via a sports drink or oral rehydration sachet helps your body actually retain the fluid you're putting in.
Dehydration is one of the most preventable health problems Australians face. The fix isn't complicated, it just requires paying attention before symptoms arrive.
